Wow, its been a long time since I posted a workout. I have been active with lots of pull-ups and push-ups, just nothing worth posting here. Swam today with my boys:

Swim 121205
Have been busier lately with the holidays. Swam tonight with the kids, got in 500 yards. My general speed is where I left off but my endurance isn't up to snuff. After a few easy lengths I can confirm that when I swam over the Thanksgiving holiday it was definitely more than a 25 yard pool. While my endurance work has dropped off I have been maintaining my pull-up/push-up rountines

Ran 3.33 miles in 23:27(7:06 pace). Run felt strong although my hip is still bothering me a little.
I have been drinking a protein smoothie in the morning, usually Vanilla Chobani yogurt/protein powder/frozen blueberries/spinach/splash of OJ. I changed it up this morning and tried Vanilla Chobani yogurt/protein powder/frozen coffee/almond butter. I liked the change up but I need to up the coffee flavor because the almond butter is too strong of a flavor.
My usual smoothie has about 35g protein with the added benefit of the blueberries and spinach, this one had 50g protein but lacked the fruit/veggie. I think I will stick with my standard most days and only do the coffee once a week

Rode for an hour on the trainer -longest ride yet. Varying intensity as I watch my Steelers drop another game without Big Ben. Next weekend I want to add a speedometer to the rear wheel so I can really start to gauge my effort.

Been on vacation so my work outs have consisted of lots of walking around Disney and pushups. I did get in a solid 750 yard of swimming today Ran .6 miles to the pool then did about 750 yard of swimming followed by another .6 mile run back. The pool seemed a little longer than 25 yards but for purposes of recording I am going to say 25.
Later in the day I got in about another 750 during various sets while hanging by the pool.

Pump It Up 5 and Dime
Ran a 5 mile road race this morning in support of diabetes. Finished in 33:26(6:44 pace), which was good enough for first place. Run was good, my right hip is still an issue and last half mile my left ITB was irritated - most likely due to my hip. Day was foggy and cold but great for running. Course was a nice rolling course through a corporate campus. I thought I was in second for most of the race, turns out the guy just in front of me was a pacer from the timing company.

On the bike again this morning, 30 min with the following break down:

Back on the bike for 30 min. Longest "ride" yet, and definitely looking like I am going to need to get either a speedometer or power meter to really develop workouts.
I also figured out on Friday why the workouts were so tough the first few days - brake was locked on from when I put the trainer on the back wheel. It was a palm to forehead moment.

Up to 20 min and feeling good. I think I have started to figure it out. I warmed up on an easy gear for 3 min and then settled in. If I continue to ride regularly I need to get a power meter to understand how hard I am pushing.
I will take tomorrow off the bike and either get back in the pool or attempt a run.

Rode a trainer for the first time today. Started with 10 min, not used to the consistent resistance. If I keep up the motivation it will have me in good shape for the spring. A lot tougher than the spin bikes at the gym.
It has been a quiet ten days for working out. Other than calisthenics I haven't done much. My hip is still bothering me but starting to feel better.

2012 Garnet Valley Fun Run
Ran in the annual Garnet Valley Fun Run. My two year win streak is over but I did manage to still claim my age bracket. I finished the 2.9 mile course in 18:20, 2 minutes behind the winner. I am pleased with the 6:22 pace considering the course was a mix of wet and soggy fields, roads, and track. My oldest son A did the walk and my dad took second in his age bracket.

Ran 3.59 miles in 25:55 (7:12 pace). It was cold this morning but the pace felt strong but not my max. I see to be falling into the 7:10 pace range whenever I run in cool temps versus the 7:25 pace during the summer.

Ran home from the car dealership 1.5 miles in 9:04 - 6:02. Felt good today, lungs burned a little and it was the exact same pace as the last time on 120919. I felt like I was going to break 9 min, but I guess having to cross the street a few times to avoid large trucks added up. I also felt that I may have eased up too much from the .75 mile to 1 mile mark.

Marshman Triathlon 2012
I completed my third Marshman yesterday and was pleased with the results 1:03:24, 6th/49 in my age and 31st/389 overall. Podium has to be a goal for next year. My dad also did great in his first tri, 1:14:17 and 11th in his age group. He is now hooked and looking to do more next year.

Marshman Practice
I practiced the full Marshman course (minus the swim). I set up my bike and gear in the field for transition, stripped down to my tri shorts and started at the beach where the swim exits. The transition went well, my getting strapped into the bike shoes while riding was so-so. I need to take the extra second to get my first foot fully strapped before taking off.
The ride was good, I slowed down twice because I wasn't sure of two turns. Overall it took 38:02 which is 1min slower than I need. Hopefully with others on the course I can lower that by a minute.
The second transition was a little off, I had to put my bike in the car but I felt the time was accurate ~2min, which is about 1 min slower than the last few transitions I did at Marshman.
Run was good - 13:10 which is 30 seconds slower than I wanted but was all I had in the tank.
Total time for the effort was 54:36 and assuming an 8 min swim it will put me around 1:02 min. Would be happy with that.

Aerobars
I finally got a set of aerobars for my bike. I decided on Profile Design's T1+ which I picked up during Performace Bike's Labor Day sale. I even wrapped them myself when I mounted them. Of course it has been raining since I got them so I haven't had a chance to try them out with the exception of testing the mounting on my street.

Ran 3.33 miles in 25:22, 7:37 pace. It was miserably humid this morning. It is amazing how much my time drops with temperature/humidity increases. My best time for this course is 22:47 - almost 3 min faster.

No 90
Well, the 90 is out for us. Due to the captains of our boat being out and not being able to transfer the registration from them to us we are out of the 90. My dad and I are now shifting focus to the the Marshman Triathlon - his first. Should be a lot of fun and only 3 weeks away.

C and R finished their first Tri and I couldn't be prouder. They did fantastic and both are interested in doing another which is a good sign :-).

Swim 120809
I did my longest wet suit free open water swim today - just over half a mile from Chapel Island on Upper Saranac Lake to our cabin. Felt great and I learned a few things during the swim. First, was that I need to control my first 50 meters to keep myself in rhythm. I wasn't in a comfortable rhythm and it took me longer to readjust than when I was in the wetsuit. Second, was that when I breathe primarily on the left I track straighter than when I breathe primarily on the right (I pull right). Third, I can no longer say swim is a hindrance to my racing.
I did a lot of 50 yards here and there this week but it was nice to get one sustained swim in.

I returned our boat rental at the top of Upper Saranac Lake and then rode back to our cabin - 9 miles. When I mapped it out I went the wrong way so I thought the trip was an overall elevation decline but while on the road I figured it out. Ride went great though, just under 22mph for the ride and felt like I could have maintained the pace for awhile longer.

Lake Placid Mini Tri
Well I was back in Lake Placid this week for vacation and High Peaks Cyclery is still running their mini-tri series. So naturally I wanted to give it a go to see if things have improved since I last did it. The short answer is yes but by exactly how much I don't know. For the first time I DNF which I will go into below.
Swim 8:06 / Bike ~36:30 / Run didn't start
Swim was good, I went at about 90% and still 2:30 faster than when I did this before. For me this was a good test of doing an open water swim without a wet suit. Given my result I will be skipping the wet suit for the Marshman.
Bike was good and bad. Bad because I had a flat - my first on the road, ever. It took me 15 min to change 5 of which was due to figuring out the CO2 cartridge. My actual bike time was the ~36:30 which was good because I was averaging well over 20mph.
Run by the time I got back to transition I was mentally out of it and decided to call it a day and get back to dinner with my family.
I was pleased with how I did, when looking at the final results I was disappointed the race didn't go better because I think I would have won the 30-39 age group.

My dad and I were back on the water yesterday. We paddled for and hour and practiced portaging with a half mile of running with the boat. It was great to be out in the boat again, looking forward to being in the Adirondacks versus the Christianna

My dad and I are going back to the 90 miler this year. We are not listed in the official participant list but will be joining another pair for a C-4. I am excited because I haven't done the race in 4 years and the last time I did it was in a kayak.

After yesterday's ride the driveway grate where I cross Route 1 was a little dangerous as my wheel would easily fit in the grate which would send me into traffic. I updated to take a longer route to a light where I can cross.
Last night I also think I figured out a way I can run home once a week once my Tri is over.

Well after a week with my car in the shop I finally gave riding to work a try. I found a way in to work that doesn't force me into a massive sweat. Hopefully this will hold true as it gets hot out this summer since I am enjoying the ride. Best of all it only takes me about 5 extra minutes to ride versus drive.

Father's Day Bike Ride 120617
As we have the last few years my dad and I rode together today. I rode 21 miles down to his house and then another 14 with him. I was able to average 19 on the way there and 17 overall. Great ride and god final warm up for next weekend.

Hiked up Cadillac Mountain in Acadia National Park with Carrie. We went up the steep West Face Trail, and came down via the southern ridge to Jordan Pond. Once we met the carriage road we followed it back to Bubble Pond parking where we started.

Maine Run I 120527
Ran 4.3 miles in 31:54(7:24 pace) from the Inn at Sunrise Point to the ferry in Lincolnville, ME. Very hilly run but it was beautiful - mountains on one side and ocean on the other. Even better was that it was sunny and mid 60's with a light breeze.
I was pleased with the pace but I should have done it before the wine tasting at Cellar Door Winery.

Very please with my swim, I need to continue to work on my bike time. I feel if I can get stronger on the bike it will improve my bike and run times. Also, nutrition wise I felt good. I drank a Gatorade Perform 1 just before race time, I forgot to my nutrition for the bike, ate Cliff shots at the start of the run. I can't make the nutrition mistake for the bike on my 70.3 in June.
This was a great race, very relaxed and a nice community. There weren't enough bike racks so my bike was in a grassy part of the transition area but that was my only complaint and not a big one. I would definitely recommend this race to others.

Kennett Square 5k
This Saturday I was able to run the Kennett Square 5k with my oldest son A. He did great and we finished the surprisingly hilly course in 39:28.
It was a beautiful day for a race and it was nice to see so many kids running in the STRIDE and Girls on the Run programs.

After a week off for no reason other than I was lazy, I was back on the bike today. It was 90 degrees on the east coast - way to hot for April. I rode 15.1 miles in 46:57, a 19.3 MPH pace. I need to keep pushing to 20mph before my races. I rode Old Gradyville road for the first time this year and it sucked as much as it did last year.

Rode 35 miles in about 1:45? Bike said I had an average speed of 19mph which I am ok with as it is still early in the season. I really need to get it up over 20 before the Tri in June. The bad news is that I crashed when slowing to go over railroad tracks and pavement and skin don't mix well. Also, had issues earlier in the ride with the cleats on my shoes. They keep coming loose so I need to figure something out.
This is where my knee hit the road(post clean up), my jersey and under armor saved my back and arm (jersey is toast) under armor survived with only two tiny holes The rest of my leg is just minor road rash and bruises. Fortunately this happened right before a recovery week in my training cycle. First bike wreck in 20 years . . .

Run was tiring, last 20 was definitely at an easy pace. Temp was at 7:24/8:57. Swim started really rough and didn't think I would complete the whole thing. In the end I was pleased as the 75's were at a constant 70-75 sec interval. I need to figure out some morning nutrition to keep my energy level up.

Daylight savings time is killing me, getting up this morning(and yesterday for that matter) has been rough and my last 2 workouts have not been complete. I missed yesterday and didn't bike tomorrow.

Super Bowl 5k
Ran a Super Bowl 5k in West Chester, finished in 21:07. Full results here. Race felt good, should have started closer to the front, lost time for the first 1/4 mile getting through the starting traffic. Slowest 5k I have run in a while. I ran the same course when I did the Dash for Diabetes in 2010(log entry)
Swam later in the day with my family, first full swim workout in two weeks tomorrow morning.

Hodge Podge Workout but it did have a purpose. Before my workout I reviewed last January's posts to get a frame of reference as to where I was at(It also reminded me I need to do a New Year's post, and a race recap of the Ironman Poconos). After reviewing what I was doing it mad me realize I need to work a little(a lot) harder, so instead of just riding the spin bike I pushed it. Struggling through my core work was the hardest. I feel motivated, I just need to transfer that to the mornings.

Welcome 2012
Well, it is 2012 and it is following an OK year(2011) for me athletically. Competitively, I completed another sprint triathlon, ran a half marathon, 5k, a 4 miler, 10 mile canoe race with A and my dad,and most importantly a half Iron Man. I even brought home some hardware - 1st overall in one of the 5k's(same one as last year).
My goals were listed here. My Crossfit and strength goals again fell to the side as I shifted my training to get ready for my half Iron Man.
This year I am hoping for:

Competitively:
- Place in the 90 miler
- Finish another sprint triathlon(going back to the Marshman)
- Place in a road race in my age group.
Other:
- Get my body fat back to 7%
- 5k in under 18min
- Bench 200
- Complete a Spartan Race
This year I have one major goal that I am focused on:
- Complete Syracuse 70.3
Other than that I am sure I will compete in a few other road races but right now that 70.3 is all I am worried about as the Poconos one had the swim canceled and this one is in the summer versus my preferred season of the fall.
